Beginner running plan from zero
If you've never run or haven't for a long time, the best start is to alternate walking with easy jogging. That lets your heart, muscles and joints adapt without injury.
Do each session 3 times a week with a rest day in between. If a session feels too hard, repeat it the next week before moving on. You should be able to talk while you jog.
Sample plan
Stage 1
- Weeks 1 and 2: walk 5 min to warm up
- Jog 1 min + walk 2 min · 6 sets × 3 min
- Walk 5 min to cool down
Stage 2
- Weeks 3 and 4: walk 5 min to warm up
- Jog 3 min + walk 1 min · 5 sets × 4 min
- Walk 5 min to cool down
Stage 3
- Weeks 5 and 6: walk 5 min to warm up
- Jog 8 min + walk 1 min · 2 sets × 9 min
- Weeks 7 and 8: jog 20 min non-stop

- Wear comfortable running shoes and choose even surfaces.
- Keep it easy: if you can't talk, slow down.
- Add 2 days of leg and core strength work to prevent injuries.
- If you feel chest pain, dizziness or shortness of breath, stop and see a doctor.

With this plan, many people can jog 20 to 30 minutes non-stop in about 8 weeks, which for a beginner is often around 3 to 5 km.
Is treadmill or outdoor running better?
Both work. The treadmill cushions more; outdoors trains your stability more.
